Calories in oatmeal: dry oats, cooked and with milk

October 12, 2026 · 3 min read

A 40 g serving of dry rolled oats (about half a cup) has roughly 150 calories, with 5 g of protein, 27 g of carbohydrate, 4 g of fiber and 2.6 g of fat. Per 100 g dry that is about 380 calories. Cooking in water adds nothing, so the bowl ends up exactly as heavy in calories as the oats and toppings you put in.

Oatmeal calories at a glance

Oats Calories
Dry rolled oats, 100 g about 380 kcal
Dry rolled oats, 40 g (1/2 cup) about 150 kcal
Cooked with water, 1 cup (about 235 g) about 160 kcal
40 g oats with 200 ml semi-skimmed milk about 250 kcal
40 g oats with 200 ml whole milk about 280 kcal
40 g oats with 200 ml unsweetened almond milk about 180 kcal

Rolled, steel-cut and instant oats have practically the same calories gram for gram. Flavored instant sachets are the exception: they usually come with 8–12 g of added sugar each.

Toppings change the bowl

Topping Calories
1 medium banana about 105 kcal
Honey or maple syrup, 1 tablespoon about 55–65 kcal
Peanut butter, 1 tablespoon (16 g) about 95 kcal
Walnuts or almonds, small handful (30 g) about 175–195 kcal
Chia seeds, 1 tablespoon (12 g) about 60 kcal
Berries, 1/2 cup (75 g) about 30–40 kcal

A bowl with milk, banana, peanut butter and honey is 500–550 calories. That can be a perfectly good breakfast, but it is far from the "150-calorie bowl" on the packet.

Why oats are filling

Oats are rich in beta-glucan, a soluble fiber that thickens in the stomach and slows digestion. About 3 g of beta-glucan a day, the amount in roughly 75 g of oats, is linked to lower LDL cholesterol. Fiber and a slow release of energy are also why a bowl of oatmeal tends to hold hunger off longer than the same calories of sweetened cereal.

Raising the protein

Plain oatmeal is low in protein for a meal. Easy ways to fix that:

  • Cook it with milk instead of water (adds about 7 g per 200 ml).
  • Stir in Greek yogurt or skyr after cooking (about 10 g per 100 g).
  • Add a scoop of protein powder (about 20–24 g).
  • Stir an egg white into the pot for the last minute.

Your target depends on your weight and goal; see how much protein you need per day.

Overnight oats

Overnight oats are the same ingredients soaked instead of cooked, so the calories are identical. A typical jar with 50 g of oats, 150 ml of milk, 100 g of yogurt and a tablespoon of chia comes to around 400 calories before fruit.

Oats for weight loss

Oats work well in a calorie deficit as long as you measure them. Half a cup looks small in the box, and pouring by eye usually doubles it. Weigh the dry oats once or twice to learn what 40 g looks like in your bowl.

Logging the bowl

A bowl of oatmeal has five or six ingredients, which makes manual logging slow. In Cal Crew you take a photo of the bowl and AI estimates calories and macros for the oats and the toppings together. Adjust the portion if you used extra nut butter or honey, since those are hard to see.
